    20 Signs Your Lifting Form Sucks — Advanced Human Performance Official Website

    I’m not going to get into the whole CrossFit debate as there’s definitely multiple sides to the argument.  However, it’s worth nothing that any athlete who focuses primarily on cramming more and more total volume of work into a given time block (increased training density) is definitely going to be at greater risk for technique and form deterioration particularly when it comes to large complex strength movements. That’s because you inevitably become concerned with numbers more so than your technique ultimately causing you to resort to any and all means necessary to get one more rep. 

    With that said, there’s nothing wrong with periodically trying to push the envelope and improve your training density.  However, if you are going to consistently implement this training strategy then you’ll need to employ strategic phases into your program that emphasize purely mechanics and technique as a means of cleaning up any form aberrations that may have developed during your time constrained training phases. In fact the best CrossFit athletes will implement such training blocks into their weekly programs.  If you’ve been sticking solely to training protocols that focus only on increasing your training density without implementing technique phases into your routine it’s time to reassess your form and body mechanics.  More than likely you’ve developed some bad habits and various forms of muscular dysfunction that need to be addressed.
     

    – Sign #16 –
    Your form sucks on video

    If you really want to get a read on your form, record yourself on video from multiple angles.  Regardless of whether or not you’re an expert strength coach, anyone who’s spent at least several years consistently pursuing their strength training goals will have a solid idea of what proper form looks like from a visual perspective. More importantly lousy form will look visibly obvious even to an untrained eye. 

    Look for glaring asymmetries, excessive momentum, postural aberrations (i.e. spinal flexion or extension), or any shifting and wiggling throughout the repetitions.  Also examine whether or not your form changes from the beginning to the end of the set.  In addition, find a video of your favorite trainer, athlete, or strength coach demonstrating proper form then compare your video to theirs.  Yes there will be subtle biomechanical issues you won’t pick up on however you’ll most likely be able to address a majority of the larger and more obvious technique aberrations.

    You’re obsessed with progressive overload

    Progressive overload is a critical component of resistance training.  Without it, it would be nearly impossible to gain significant levels of strength or size as it’s the cornerstone for what drives training success. However, rushing progressive overload is a surefire way to develop form and technique issues.  Unfortunately this describes many lifters as they feel so obsessed with demonstrating tangible progress at each workout that they’ll go to any and all lengths necessary to grind out that extra rep or additional load even if it means sacrificing technique. 

    However “strength progressions” that occur under the auspices of form degradation and aberrant mechanics is in fact pseudo progression as the trainee did not gain true strength or size but simply became more efficient at cheating their way through the movement.  In other words they’re producing a false sense of progression. Simply put if you’re one of those lifters that feels compelled at all costs to demonstrate signs of progressive overload each and every workout, chances are that somewhere down the road you began sacrificing form and technique.  Remember improving form and technical efficiency on a lift is one of the most effective forms of progressive overload there is.  Focus on your form and technique and watch how naturally occurring progressive overload becomes.

    You rarely perform single arm or single leg movements

    Many lifters are under the mindset that sticking solely to the big basic compound movements is all they need to maximize their physique and performance.  While going heavy on the basic barbell movements and other bilateral exercises is sure to build significant mass and strength, there’s also risk for developing asymmetries and imbalances.   If you’ve been using predominately barbell or even bodyweight movements (i.e. weighted pushups) chances are you’ve developed various asymmetries and imbalances simply from allowing one side of your body to dominate the movement. Periodically including dumbbell, kettlebell, or single limb movements into your routines is critical for not only exposing these issues but also for correcting them.

    You’ve been using the exact same movements for years

    Sticking to the same lifts year in and year out can lead to a number of imbalances.   While endless amounts of exercise variety is unnecessary, periodically switching up your movements or even adding very small modifications can help uncover various weaknesses, imbalances, asymmetries, and dysfunctional mechanics. For instance many lifters unknowingly develop bad habits and form aberrations over the years on basic compound movements. Implementing new or unique exercises periodically into your routine forces you to move out of your comfort zone and learn the subtleties of that new movement.  As a result this oftentimes exposes a number of activation deficits and faulty mechanics that you may not have ever tuned into had you not been forced to master a new exercise.

    It’s “Tasty Tuesday”, where every week we bring you new, fresh, local, healthy recipes and food tips. Find out what is in season, and what will keep you fuelled during and after your work outs!

    I wish I could take credit for this marinate, but I totally stole it from my university roommate (sorry Zach if you’re reading this!). I’ve had it in with all the recipes from my mom/home for such a long time and every now and then, I remember it and get excited.

    I have found it best to let it marinate for as long as you can so it can really soak it up, giving it a shake whenever you open the fridge and a good mix before it sits overnight.
    If you’re pressed on time, try cooking it in a pan, so the good stuff doesn’t just drip off.

     

    Make Your Meal Even Healthier Tip:

     

    Skipping the bread here, and/or not making it into a wrap, (like I tend to do) means more room for the good stuff. You could also add a side of wild rice or more veggies! – I bet you could do this with tofu, and brown it in a pan too – if you’re veg/vegan, give it a try!

    And of course, making your own homemade tzatziki is SO much better – and I made it dairy-free!

    Make 4 Servings

     

    INGREDIENTS:

    For the Marinade:

    – 1/4 cup lemon juice (1 to 1.5 lemons)
    – 1/4 cup olive oil
    – 1/4 cup vinegar
    – 2 or 3 cloves of garlic, minces
    – 1/2 tsp dry mustard
    – 1/2 tsp paprika
    – 1/4 tsp dried sage
    – 1/4 tsp savory
    – 1/4 tsp dried thyme
    – salt and pepper

    – 2 large, boneless and skinless chicken breasts

    For the Tzatziki:

    – 1 cup dairy-free yogurt (closest to greek-style yogurt you can find)
    – 1/2 english cucumber, shredded
    – 1 tbsp fresh dill, chopped (more if you prefer)
    – 1 clove garlic, minced
    – 1/4 tsp salt
    – 1 tbsp olive oil (optional)

    For the Platter:

    – 1/2 cucumber cucumber
    – 1 or 2 roma tomatoes, sliced
    – 1 small red onion, sliced into half-moons
    – optional pita/flatbread
    – optional rice
    – optional olives

    INSTRUCTIONS:

    Cut the chicken into bite sized pieces (about 1 inch cubes) and place in a container that has a lid.

    Add the rest of the marinate ingredients, and then mix well until it is all evenly distributed.

    Let sit and marinate for at least a few hours, but ideally overnight.

    To make the tzatziki, grate the cucumber and then wring the excess water out, either with your hands, a fine sieve, or cheese cloth.

    Add it to the yogurt, along with the chopped dill, garlic, salt and then mix together – you can mix in the olive oil now as well.

    This can be made ahead of time as well. (Leftover are great on sandwiches, for roasted veggies and more!)

    After the chicken is marinated:

    If you’re bbq’ing, skewer the chicken on metal skewers (if using wooden, be sure to soak them in water ahead of time). Grill until the chicken is no longer pink and the outsides are starting to crisp. (Don’t overcook or it will get dry).

    Alternatively you can cook in a pant with the sauce until chicken is no longer pink.

    Serve on a platter, with red onion, and dill, sprinkled on top of the skewers, and with cucumber slices, tomato and tzatziki on the side. (As well as any other optional sides you’d like!)

    REVIEWED: APPLE WATCH SERIES 6

    If you’re as stubborn as me, and are convinced that there *ARE* yet days remaining of the summer, here’s a remarkable day trip idea for you! Earlier in the month, I spent one such day enjoying the exquisite Jurassic coast, on the Isle of Purbeck, Dorset, England’s only natural UNESCO World Heritage Site – which was really quite resplendent in glorious British sunshine! Whilst I’m 8 months pregnant, a gentle hike along the rolling chalk cliffs is just about the perfect level of exertion for me and the little one, so I/we packed a bag and headed down to Durdle Door for a walk and an afternoon of calming ocean breeze. It was an excellent destination to trial my brand new Apple Watch Series 6 (previous reviews HERE) on the hike. Plenty of interesting insights packed into this one, my dear reader, so read on…

    And so, without further ado…

    APPLE WATCH SERIES 6

    I’ve owned each of the preceding 5 series’ of watch and have become somewhat dependent on how they add to my communication capacity as a social human. I miss less conversation, I catch more news, I remain better informed, and I stay reachable if I want. Series 6 is a really nice evolution which I think lays the groundwork for a revolution in automated diagnostics. I should say from the outset that Apple kindly seeded me with this watch, but these impressions are my own and not influenced by external factors. Things I like about this?

    • STYLE: the familiar form of the case itself remains unchanged, but there are some new colourways such as Blue and Red – I am enjoying this updated classic yellow gold colour, as it feels a little more ‘precious’ than the anodised aluminium cases of old, yet costs no more. Away from the case, the braided yarn solo loop is a bit of a style triumph to my mind, and I have since already accessorised with it, per the picture below – the interwoven nylon-elastic diagonal mesh is super-comfortable, well-machined, and ultra-practical! You barely feel that the watch is there; it is the most comfortable watch strap I have worn, for digital or mechanical devices.WatchShots-1
    • STATS: The Blood Oxygen Sensor is probably the most radical new feature on the Apple Watch, and it’s one that I’ve found myself using more frequently than I’d expected. LEDs on the back crystal can measure light reflected back from my blood stream and glean how well oxygenated it is – it keeps a watchful eye on my telemetry, much as with the ECG rhythm anomaly features and heart rate monitor. So what? Well, I think Apple Watch is gradually accumulating an array of sophisticated diagnostic capabilities which sets the direction for a revolutionary ‘personal doctor’ on the wrist which is constantly monitoring you for nascent signs of illness and disease.As you can see from my watch face setup above, I’ve custom specified something with complications that help me to launch a workout and track my movements, measure my activity rings easily at a glance, check my power reserve, trigger a walkie talkie conversation, and tap into the sensor array via ECG/HR/SpOX – it even imputes my VO2 Max score, which is a fantastic metric by which to gauge my overall fitness. I like this health-focussed data setup because that’s really what I feel gives me the most information, most easily accessibly, any time – which is the whole point of a smart watch rather than a classic analogue timepiece!
    • PERFORMANCE: This is noticeably faster, supposedly 20 per cent so, but it feels immediate. I don’t run out of juice by the end of the day, with the 18-hour stated battery life regularly clocking in at ‘40% remaining’ when I take it off for the night-charge. Charging is faster (1.5 hrs back to 100%) so if you want to wear it for sleep, you can reload fast the next morning. I’d love to see a battery life that neutralises even the most subtle cases of charge-anxiety in the next edition, as this is perhaps the only conceivable draw-back at present, in what is otherwise a category-defining product. I particularly like the Always-On Retina display on Apple Watch Series 6 – even in direct Dorset sunshine, it had brightness and clarity which rendered it fully legible, whereas I’d really struggled with this in Series 6’s  predecessors.
    • FITNESS+ – For someone who is slightly obsessed (in a good way) by my activity rings, and in a post Gym world, I’m excited about the new addition of guided workouts which can be streamed on my iPad/AppleTV/iPhone and synced with the Apple Watch. I’m trialling this over the coming week so keep an eye out!
    • ALTIMETER: Not just for pilots, this is a cool feature and one I used as I descended and ascended at the Jurassic Coast as it gives you real-time elevation all day long by using a new, more power-efficient barometric altimeter, along with GPS and nearby Wi-Fi networks. It’s perfect for outdoorsy people like myself, helps to more accurately track my ‘flight count’ of steps climbed each day, and I’m looking forward to trialling this further on my next ski trip.

    In short, this is the most seamless smartwatch experience from Apple to date. I can see where they’re going with it, and I am a huge fan of the telemetry to which I now have access, simply by wearing my watch. The more I lean into the features, the more rich an informational experience I can take from it. I look forward to seeing what diagnostics get added to Series 7, but for the coming year, I’ll very much enjoy the Series 6 companion on my wrist!

    Strengthening Exercises

    1. Straight leg lift

    Straight leg lift exercise strengthens the quadriceps muscles of the upper thigh without putting any strain on the knee joint.

    How To Do:

    – One leg should be bent and the other should be straight while you lie on your back.

    – Tighten the thigh muscles in your straight leg and steadily raise it off the ground until it is roughly a foot above the ground.

    – Stay in this position for 5 seconds.

    – Lower your leg to the floor slowly.

    – Do this on the other side.

    – Repeat this 5 – 6 times for each leg for a set of 3.

    2. Step Up & Downs

    Step-ups work your quadriceps, hamstrings, glutes, and adductors, among other muscular groups in your lower body. Strength imbalances can be corrected using step-ups as they target both sides of your body equally, drawing attention to any muscular imbalances between your two sides as a unilateral leg exercise that concentrates on a single leg at a time.

    How To Do:

    – Stand in front of a staircase or a step-up box.

    – Place one foot on the bottom and the other on the step.

    – Now bring the foot on the bottom, on the stair.

    – Return the first foot to the ground, then the other.

    – Right up, left up, right down, left down should be the order of doing one round.

    – Repeat this 20-30 times for a set of 3.

    3. Knee Full Extension

    Leg extensions are an effective exercise for strengthening the patellar ligament and the quadriceps in the knee.

    How To Do:

    – Begin by sitting in a chair that allows you to bend your knees to a 90-degree angle.

    – Raise your right leg slowly until it is parallel to the ground.

    – Hold for five seconds before lowering it to the ground slowly.

    – Now perform the same with your left leg.

    – Do this 10 – 12 times for each leg for a set of 3.

    1. Hamstring stretch

    Your Role in the Healing Process: From Force to Movement

    Key to understanding your role in promoting healing is learning how your body is naturally designed to regenerate and heal itself.  Did you know that in 49 days, your body will make all new red tissue (muscles) and in 210 days, it will make all new white (connective) tissue (tendons, ligaments, etc.)?  So if you want healthier, stronger, more resilient tissues, it turns out you can do this by simply applying the appropriate amount of force into your tissues (or “loading the tissues”) which encourages them to grow back better.

    As Dr. Andreo Spina says “force is the language of cells” and loading the tissues is one of the best ways to drive force into an injured area.  “One of the most important concepts in orthopaedics in this century is the understanding that loading accelerates healing of bone, fibrous tissue, and skeletal muscle….Although new approaches to facilitate bone and fibrous tissue healing have shown promise (e.g., the use of cytokines, cell transplants, and gene therapy), none has been proved to offer beneficial effects comparable to those produced by loading of healing tissues.”[1] (emphasis added)

    Equally important is the revelation that what you put into your system dictates the quality of the tissues your body regrows!  Think about that.  This is powerful! You have control!

    The “Appropriate Movement” Method of Healing Injuries

    An alternative approach to the original RICE method of healing is called “appropriate movement”, a method of healing and recovery engineered to improve future athletic performance.

    The key here is that your movement needs to be “appropriate” to promote healing.  Too light a load, and you will not generate enough force.  Too much load and you will further exacerbate the injury.  The load you use needs to be balanced “just right”.  I consider movement to be “appropriate” to an injured athlete when it is pain-free, gentle, possibly isometric (meaning contracting the surrounding tissues without actually moving; the great thing about isometrics is you are able to produce muscle/tissue activation without shear), with a preference for circular motion, at the affected area, or at a nearby location.

    But How Do You Use Movement to Heal When You Are in Pain?

    Even if you are not able to move, you can directly load and contract the tissues affected by the injury, or possibly, even perform slight isometric movements.  A “fun fact” about your body is its ability to use nearby tissue to contract muscles, activating the lymphatic system.  By contracting muscles near the injury, you still get the benefits of blood cycling, even though your options to add force at the direct site of your injury are limited due to pain.

    Putting the Appropriate Movement Approach into Practice

    Want to see what using “appropriate movement” techniques looks like in real life?  With a sprained ankle for example and in a situation where you can’t put pressure on the ankle while standing, here are some examples of unloaded movements you can do for this injury, on a continuum from isometrics to rotation.

     

     

    Timing, frequency, sequence and dosage are also key ingredients for “appropriate movement”.  I like to do unloaded movements once an hour for about 10 repetitions or 1-2 minutes in the hours immediately following an injury.  The focus should be on frequency with light intensity.

    As soon as I can start loading, I like to progress to the following option with the same sequence, and gradually increase the intensity, remembering to always stay in a pain-free range.

     

    Compression and Elevation or “Lazy Person” Movements

    Movement is challenging when you are injured, so it helps to have some “lazy person” movement alternatives.  Compression, elevation and electrical stimulation are all options here.  They help keep blood cycling in between therapy and training sessions.

    While we know in the case of an injury that “R”est won’t provide further damage, neither will it accelerate the healing process.  And prolonged rest, can actually cause weakening and/or atrophy of the surrounding tissues, which will delay the healing process.  And we have shown how ice also delays, and may interfere, with the healing timeline.

    But what about “C” and “E” of R.I.C.E, compression and elevation?  Like rest, ice and anything that interferes with the natural cycling of blood in the human body, “prolonged” compression and elevation slow the healing process as well. But what if you can’t contract your muscles or move?  I like to refer to compression as a “lazy person’s” movement.  Essentially the compression wrap acts as a tool to push the waste products away from the injured area, temporarily decreasing swelling and allowing new blood to come in.  Please understand wearing a compression sleeve or wrap for prolonged periods is not the same as putting it on for 2-3 minutes and taking it off (i.e. the cycling effect), and doing this once an hour.  Moreover, wearing a brace for longer periods of time that supports an injured/weakened joint, which is valuable in its own right, is also not the same as short bouts of compression.  Timing, frequency, sequence and dosage are all critical here.

    Here is an example of how you might use compression and/or elevation:

     

     

    My recommendation is that you consider combining compression and/or elevation with unloaded or loaded appropriate movement.

     

     

    Based on my understanding of the working of the lymphatic system, I would not suggest compressing and/or elevating an injured area for more than 2-3 minutes at a time.  Remember the goal is to move or mimic movement with the formula being appropriate loading to contraction-relax-repeat.

    So we are still in lockdown, they’ve loosened the reins but we aren’t out of the woods yet! This week has been a little tough, for me anyway. I expect it’s because of the change of weather. Everything looks sunnier when the sun is out and shining!

    One positive is that I am really starting to enjoy my training again. I am beginning to feel fitter and look like my old self – physically that is! Mentally I am still finding it a little difficult, with good days and bad days. I expect I am not alone in feeling like this.

    The good days though are slowly beginning to outnumber the bad days. I think that has to do with having a new goal. My goal is to get my fitness back and this one goal has helped increase my motivation this past couple of weeks. I have mentioned before how I use exercise as I crutch to cope with the daily stress of family life etc.

    Having a goal even in these difficult times will help you focus on a positive. Make the goal achievable and enjoyable. There is nothing worse than performing fitness sessions that don’t leave you smiling. I know some people don’t have the equipment they normally use but you can compensate by using your imagination. Get on your bike – if you have one. Run if your knees let you – mine won’t, or even start walking those pavements/fields at a quicker pace. Start off looking at basic bodyweight exercises and getting them right. All these won’t cost you anything except a pair of trainers.

    So what goal are you thinking off? I know most people will look at themselves and the first thing will be weight loss. Is there anything else that’s more interesting and non- pressurised? Like walking, cycling or running a distance with a time constraint? Or counting how many squats you can do, or looking at your form in a particular exercise and trying to improve it. These types of goals will help your fitness, boost your confidence in your ability, make it interesting and hopefully give you the all important end result!

    As I said earlier, I have started a new fitness regime, at the start I did some fitness tests and we will use these as markers. I use targets like this with my indoor rowing remote clients, and when we revisit them a couple of months down the line it always gives them (and me) a boost when they see the improvements in their fitness. If your lucky enough to have a rower then look at the distances such a 2k, 5k and 10k you can use these as markers. Complete the distance then log it and try and beat it!!

    Finally, keep that wheel turning when it comes to fitness, do something that makes your heart beat a little faster, something that lifts that mood, anything that leaves you with a smile. Exercise really is a life saver for me and the stress of these tough times and it could be for you too IF you get it and the goals your aiming for right.
